Can anyone here help me with a work out plan and a diet.

I'm looking for a workout based around compound exercises along with a 3000 calorie a day diet.

It has to be 3 days a week. Im also interested in any decent bodybuildings meals people know as my diet of rice and turkey is getting quite bland.
